HIIT vs Steady State – Which Burns Fat Faster?

If your plan for fat loss is to push flat-out every session, you’ll hit a wall. HIIT vs steady state isn’t a battle of good vs bad – it’s about using the right tool at the right time. In this guide, we’ll explain both methods, which burns fat faster in real life, and exactly how to mix them for better results.


What is HIIT?

High-Intensity Interval Training tends to involve short, hard efforts, with periods of total rest oreasier recovery.

  • Work periods: 10 seconds to 2 minutes at a tough pace.
  • Rest periods: equal or slightly longer than the work.
  • Total time: 10 – 25 minutes is common.

Upside: Big output in little time, strong “after-burn” (your body uses extra energy post-session).
Flaws: Higher demand, more recovery needed, form can break when you’re tired.


What is Steady State?

Steady state cardio is continuous, sustainable effort – think “conversation pace”.

  • Intensity: low to moderate, often called Zone 2.
  • Duration: 20 – 60 minutes.
  • Modalities: row, bike, jog, ski, brisk walk.

Upside: Builds your aerobic base, easier to recover from.
Flaws: Longer duration per session, Can feel monotonous and “boring”


Fat loss 101 – what actually drives it

Fat loss comes from a calorie deficit over time. Training helps by burning energy, preserving muscle, improving insulin sensitivity, and keeping you consistent.

  • HIIT can burn a lot of calories in less time, and may increase post-exercise energy use (EPOC).
  • Steady state lets you accumulate more weekly volume.

So… which burns fat faster?

In the short term, HIIT is often the winner because sessions feel (and often are) harder.

In reality though, you should use both. Lift weights 2 – 4 days per week, perform intense bouts of exercise 2-4 days per week, and add 1 – 2 steady state sessions in if you have the time and energy. That combination preserves muscle, builds your engine, and keeps the calorie burn high without frying your nervous system.


Common mistakes to avoid

  • No strength training: Muscle is your fat-loss ally – protect it.
  • Random intervals: Use progressive structured workouts.
  • Ignoring pace: If you can’t talk at all when doing easier steady state sessions, slow down.
